Sleep isn't downtime — it's when your brain clears waste and consolidates memory. Here's what the research says about falling asleep faster and waking rested.

We used to think of sleep as the body idling. It's the opposite. During sleep your brain runs some of its most important maintenance: consolidating memory, rebalancing hormones, and — through the glymphatic system — physically flushing metabolic waste from neural tissue. Poor sleep isn't just tiring; it compounds into real cognitive and metabolic cost.
Your circadian clock runs the show
A master clock in the hypothalamus keeps your physiology on a roughly 24-hour cycle, and its single most powerful input is light. Morning daylight anchors the clock and sets a timer for melatonin release about 14–16 hours later. Bright light at night does the reverse — it suppresses melatonin and pushes your whole rhythm later, which is why late-night screens are so disruptive.

What melatonin is (and isn't)
Melatonin is a timing signal, not a sedative. It tells your body that night has arrived. That distinction matters for how you use it: low doses taken at the right time are more effective for shifting and cueing sleep than large doses, which can leave people groggy. Meta-analyses find melatonin modestly reduces the time it takes to fall asleep and improves sleep quality, with a strong safety record.
Research suggests physiological doses (often below 1 mg) taken shortly before bed work with your biology. More is not better here — it can blunt the timing signal you're trying to send.
A protocol that respects your clock
- Get 10+ minutes of outdoor light within an hour of waking to anchor the rhythm.
- Dim overhead lights and screens in the last hour before bed.
- Keep the bedroom cool (around 18°C) — a drop in core temperature helps initiate sleep.
- Hold a consistent wake time, even on weekends; it stabilizes everything downstream.
- If you use melatonin, keep the dose low and take it ~30–60 minutes before your target bedtime.
